How the Calorie Deficit Works

Your BMR is calculated using the Mifflin-St Jeor equation, then multiplied by your activity level to get your TDEE. The deficit is subtracted from TDEE to give your daily calorie target. The 3,500-calorie rule (1 lb of fat ≈ 3,500 kcal) is a simplified planning estimate. Real-world weight loss is dynamic — metabolic adaptation, water retention, and body composition changes mean the timeline is approximate. Most guidelines recommend a maximum deficit of 1,000 kcal/day (2 lb/week) and never going below 1,200 kcal/day for women or 1,500 kcal/day for men without medical supervision.

A 180 lb, 5'8", 30-year-old male who exercises 3-5 days/week has a TDEE of roughly 2,600 kcal. A 500 cal/day deficit means eating ~2,100 kcal/day, losing about 1 lb/week. To reach 160 lbs, that takes roughly 20 weeks.
